Hormones & “Balancing” Them: A Functional Medicine–Style Guide (Without the Hype)

“Hormones” are chemical messengers that tell your body what to do—how to use energy, manage stress, regulate sleep, control your menstrual cycle, and more. When people say they want to “balance hormones,” they often mean they want more stable mood, energy, sleep, weight, cycles, and stress tolerance.

A SYSTEMS APPROACH

Supporting hormone systems through everyday inputs

Functional medicine typically approaches this by asking: What daily inputs are pushing my hormone systems out of rhythm—and what habits bring them back?

Hormone “balance” is best achieved by supporting the body’s hormone systems (stress hormones, sex hormones, thyroid, insulin) with sleep, nutrition, movement, and stress skills.

Using supplements should be done only selectively, because the strongest human evidence favors lifestyle patterns (especially diet quality and stress/circadian support) while many popular “hormone hacks” are unproven.

THE HPA AXIS

Start with the stress–sleep hormone system (the HPA axis)

Your main stress system is the HPA axis, which controls cortisol (a key stress hormone).

Ongoing stress, irregular sleep, and circadian disruption can contribute to fatigue, anxiety, low mood, and poor sleep quality—symptoms often blamed on “hormones” in general.

Nutrition and gut health can also interact with stress hormones through the microbiota–gut–brain axis.

The most defensible “hormone-balancing diet” is a high-quality, plant-forward pattern (often Mediterranean-style): vegetables, fruit, beans/lentils, whole grains, nuts/seeds, olive oil, and fish.

This pattern is repeatedly linked to healthier inflammation levels and a gut microbiome that produces helpful metabolites (like short-chain fatty acids), which can influence stress physiology and overall wellbeing.

Especially for mood and women’s hormone transitions

Research increasingly connects the gut microbiome with hormone-related changes—particularly in women during perimenopause/menopause and in conditions like PCOS—through inflammation, gut barrier function, and hormone metabolism.

FOOD LEVERS THAT OFTEN HELP

Use fiber, fermented foods, and polyphenol-rich plants

These strategies are biologically plausible and supported by human nutrition and microbiome literature, though they are not “instant fixes.”

Move your body to improve insulin and sex-hormone signaling

Exercise affects multiple hormone systems at once—insulin sensitivity, stress hormones, and (indirectly) sex hormones—so it’s one of the most reliable “balancing” tools.

Practical target: 150 minutes per week of moderate activity + 2 days per week of strength training (start lower if needed)

SELECTIVE USE

Supplements: consider them only when there’s a clear reason

Some supplements may help certain people, but they’re not universally needed, and quality varies.

Probiotics/synbiotics (gut-targeted supplements)

In PCOS research, microbiota-targeted interventions have shown improvements in hormone-related markers (like androgen-related measures) in pooled RCT data, but results vary by product and person.

Ashwagandha

A 12-week randomized, placebo-controlled trial in stressed adults examined stress/fatigue and also tracked endocrine markers, supporting that it may influence stress physiology in some people—but it’s not a general-purpose “hormone balancer” for everyone.

Menopause-focused “natural supports”

Reviews suggest food-based phytoestrogens (like soy isoflavones) and lifestyle strategies may help menopausal symptoms for some women, but they don’t replace medical evaluation when symptoms are significant.
